Boot Camp-Sat-Oakland-WOW

Starting on August 14, Coach Stephanie will be leading boot camp at Lake Merritt in Oakland every other Saturday afternoon.

"This is a new time and new location", says Coach Stephanie. "I'm hoping that women will find the afternoon a reasonable time to work out. It gives them a chance to sleep in on Saturday and still join a group workout".

Boot camp will last from 12:00 - 1:00 every other Saturday.

Afterward, at 1:00, bring a picnic lunch or, join us at that time (no boot camp first) to catch up on all the WOW fitness gossip. All women are welcome to come to the picnic lunch.

Meet at El Embarcadero, near the pillars and the grass across from the local library.

Price is $15 when you RSVP up to 9PM the night before the workout. Drop-ins without reservations need to bring $20 Cash.

well, at 4:30 am on Sunday morning my alarm went off! I toddled down to the Ferry Building, found the wave areas and lined up. I panicked, decided i had to use the restroom and waited in line...and waited...and waited. I missed the wave 6 start! So, i got in with the wave 7 group and started the race...and they're off!

The first few miles were great, and i was mentally prepared for the first small hill. The incline to the Golden Gate Bridge was pretty steep, but; once again, i was expecting it and mentally prepared. i made it up and on to the bridge. What a cool feeling....hundreds of runners entering the bridge and hundreds of runners leaving the bridge. We were surrounded by fog and mist and the looming red arches of the bridge....amazing! Miles 10 and 11 were the toughest. My right knee started to hurt. BUT, as the tacky t-shirt says 'pain is just weakness leaving the body' I sucked it up and headed home. The downhills in the Presidio were my favorite...stephanie, why dont people know how to run downhill? I took your advice: lean forward, spread your legs a little, and let gravity do it's job. I passed so many people...ha ha!!

The park portion of the run seemed a little longer than i thought it should be...and the finish line couldn't have come soon enough. Crossing that line was an amazing experience. I picked up speed and daintily, maybe even gazelle-like, crossed the finish line! My official time was 2:16. After factoring all my little side steps of slower runners, and the few people that fell on the bridge in front of me, 2:10 is my goal for my next race...oh, yes, i am registering for the Houston half marathon in January and the Long Beach half in October...I"m in!!

Congratulations WOW Team! Bravo to all the runners participating in the San Francisco Half Marathons! Way to go women, you were strong and successful!

With our wonderful Coach Stephanie providing the structure, we followed our plan, trained well and ran our races. After the "afterglow" of the race do you feel like "what do I do now?" No worries, we are on to our next goals, the fall marathons. WOW team members will be training for the San Jose Rock n Roll Half Marathon, and the Long Beach Marathon or Half Marathon.

But first we need to rest our muscles and then slowly build-up our mileage. Take good care of yourself this week, if you can fit in some extra sleep that will help repair your muscles.

Although this week’s run will be a long one of 18 miles, we will be taking it slowly and use the run 9 minutes, walk 1 minute method. We will be meeting this week on Sunday at the Emeryville Marina at 8:00am.

What is the time block for each of the Sunday workouts ?
Good question, thanks for checking in. The weekend workouts will depend on the distance or time we are working out that weekend and your pace. That said, I try to start right on time. Because we cater to different abilities and different goals you can always expect to work out at least 60 minutes and, by checking your own training schedule, you should have the details for your individualized goal.


Is it ok to have my daughter?
You are always welcome to bring drop-in guests (who can work out with us) or observers, if they don't want to participate. There is a fee for participating drop-ins of $7/with RSVP or $10 when you just show up. Either way, WOW welcomes you.


What day of the week is the training/track in the Walnut Creek area and what time is it?
Track is scheduled for Wednesday with boot camp on Tues and Thursday, all at Las Lomas Track. That workout is 6:30 to 7:30PM. We try to get people in and out within the 60 minutes because it's a week night and always busy for everybody.

Dear WOW- Just re-surfacing from the 1/2 marathon aches - I'm not sure how all my weird injuries disappeared for that day, but they did. I went from - should I run the 1/2? to will I be able to finish the 1/2? to I want to finish in under 2hrs! I ended up running 9:48 minute miles and I hope to run under 2 hrs next time, but I still can't believe I finished!!

I would've never been able to get back into running (high school cross country was a long time ago...) without this team and Stephanie, everything from the lovely morning carpools to the hot pink WOW chalk at the last mile of a workout. I love this team and can't wait to get 100% better and start training again with you all. - Rachel

Hi Jessica - Thank you for the nice note. I always wonder why people talk about getting their runs for free. Of course, running and moving is free to all of us, as long we take advantage of it. What a gift!

What my meetup and The WOW Team offer is consistency (several times a week, with regularity), organization, ongoing communication, and a professional, caring, coach at the head who truly cares about bringing each participant to her unique, peak ability. Granted, the group dynamic does not allow for one-on-one but I have an eye out for each person in my group. I try to keep them injury-free, motivated, and directed to achieve realistic (but high) goals.

The final piece is the group dynamic. If you fit into a group, whether it's free or paid, it's a great feeling. If you don't fit in, it's time to go elsewhere.

If you want to honor being able to move, you have many ways to do it - The WOW Team, my individual coaching, or all the other options that have nothing to do with me or The WOW Team. I wish you well and I truly hope you take advantage of fitness through movement while you have the gift. Who knows when it may be taken away? Best, Coach Stephanie

February 21, lululemon hosts our Lafayette Reservoir Workout 

Combined WOW group gathering was great seeing members of other groups and meeting new participants. Thank you Lululemon for the morning feast that followed the workout. Rain may have dampened our hair and our clothes but not our spirits! The larger the group the greater the enthusiasm.  - Pat

What a great week-end.

I was joined by Jen W, Claire D, Elke V, and Leti D at Cesar Chavez Park for our 10 mile taper run before next week’s S.F. Half Marathon. Julie Y was there to prepare for her 5K at the San Francisco Progressive Marathon. Cheering us on and putting in their own miles were Robbi C, Kara W, Mayra M. Jana C, Karen F, Jennifer W, Jennifer B, and Justine G. Fogive me if I’ve omitted someone.

We also enjoyed a yummy pot-luck breakfast right on the Bay while we shared tips for running a race. Stephanie reminded us about the races/events for the rest of the year.

As we look to October, our training continues for the Long Beach Marathon (Oct. 17), and the San Jose Rock and Roll Half Marathon (Oct. 3). Come join us in Emeryville on August 1. I will be running 18 miles, gently at a pace of 11 minutes or so per mile.

Stephanie has provided us with the best training and we are strong and ready for the San Francisco Half Marathon next week-end.

I’m sending a special “shout-out” to Claire who is running her first half-marathon.

RACE DAY - WHERE DO I LINE UP? - SAN FRANCISCO MARATHON AND HALF MARATHON - JULY 25, 2010

As we ran our last long run of 14 miles, one runner asked,

where is the best place to stand to begin your race?

Each race is different, but previous race experience provides important information. Bay 2 Breakers and the Nike Marathon and Half Marathon are particularly crowded. The good news is that you have a time chip, so your time begins when you cross the starting line and ends when you cross the finish line. Just think of the slow beginning as a time to warm up your muscles before you get into high gear.

On the other hand, the Oakland Half Marathon had the easiest, and fastest beginning I've ever experienced. We ran across the start line within minutes of the beginning of the race.

Choose an appropriate wave for yourself, and stay towards the front. If you run a 10 minute mile, do not start with a friend in the wave for a 12 minute mile. While it's fun to run with your friends, you often find other runners running at your pace and you just get into a groove and keep moving. It was great fun at the Oakland Marathon to see other WOW team mates along the route.

I mentioned staying at the front of your wave because the wave in front of you was faster, and you won't be lagging behind slower runners if you've placed yourself correctly. If you need to slow down make sure you move toward the right so people can continue running.

Remember, you have trained hard with track work-outs and long runs including runs on the half marathon route. You are strong and well prepared so you will have a great race. Go for that PR! Go WOW TEAM! This is just the beginning, next week we continue with the October marathon training.

FUELING FOR LONG RUNS

Yesterday, at the track, a couple of people asked me how I fuel for long runs. The question made sense, because we are scheduled for a 13-14 mile run this Sunday.

The most important day to fuel your body for Sunday is Friday. That is the day to make sure you are eating a healthy diet that includes complex carbohydrates (vegetables and whole grains) and some protein. You also want to be making sure you drink plenty of liquid over the next few days. Saturday is the day to eat lightly, but still focus on hydration. You don’t want to have a heavy stomach when you run on Sunday morning.

On Friday consider having meals that include salad and or vegetables, potatoes or whole grains, some bright colored fruit and a small amount of chicken or fish. I like to eat sweet potatoes. I also enjoy quinoa which I prepare in a rice cooker. I probably will have some spinach either as a salad or in an omelet.

Greek yogurt is another one of my staples, and I eat it with berries, or another fruit and cereal.

On Saturday night I will drink a large glass of water and also some Gatorade. (Any electrolyte you can tolerate)

On Sunday morning I’ll get up early enough to have a small breakfast of ½ whole grain English muffin with peanut butter and jelly. I have some hot water, and I also have some more Gatorade, (some people have coffee). I get my caffeine later from my gel.

On Sunday I will try to remember to take a mouthful of water every 15-20 minutes, even if I’m not thirsty. (This is a work in progress for me.) I will definitely drink at any time that I feel thirsty. I will take a gel or shot block every 45 minutes. It’s important to use the gel or shot block before you actually need it. Rather than taking it when you get tired, keep your energy and blood sugar level up, so you are not exhausted at the end of the run.

After my run I like to drink low-fat chocolate milk or make a smoothie with banana or other fruit and protein powder. It’s important to eat some protein within 30 minutes to aid with muscle recovery.

I’m happy to send out some recipes I’ve collected and to talk to people in the future about how to fuel our bodies for running. I’m also very interested in hearing about what other people do.

PREPARATION STARTS NOW FOR A FALL MARATHON

Are you ready to challenge yourself?

Now is the perfect time to sign-up and step into training with the WOW Team for that marathon or half marathon.

Come join us as we train for the plethora of fall marathons out there including the Long Beach and Nike Women's Marathon on October 17. The Humboldt Redwoods Marathon and Half, and several other races fall on the same day!

October is the month for Marathons throughout California. Begin training for the Wine Country Marathon October 10, or the San Jose Rock ‘n Roll Half Marathon on October 3. There is also the Los Angeles Half Marathon on October 23 and many more.

By beginning your training now, you will be will prepared to finish the race with a smile on your face. You’ll also have the support of your WOW team members. It certainly is fun to train together and then support each other at the race.

So mark your calendar now for a race in October!

Join us this weekend for your first long workout. You have to start some place, right?

Marathon Coordinator Lauren Ganes is trying to qualify for Boston with a time of 4 hours and 30 minutes. Our marathon training group will be running based on paces in the 9.5 to 11 minute per mile pace range for completing a marathon. Ask Lauren or Coach Stephanie if you have questions about your pace or running a marathon. WOW wants you to train with us!

Intermediate to Advanced Runners
Warm-up 10 - 20 minutes
5 X 600 at 5K pace. Walk back to start. Repeat.
Extra time? Do calf lifts and lowers (50) alternated with the ankle rotation circuit (30 in each position) before cool-down
Cool-down 10 minutes

San Jose Rock'n'Rollers and Newcomers to Training on the Track
Warm-up 10 - 20 minutes
We'll do a timed 2 mile practice to get a base. Your pace doesn't matter but you will be going a continuous 8 laps around the track.
Extra time? Do calf lifts and lowers (50) alternated with the ankle rotation circuit (30 in each position) before cool-down
Cool-down 10 minutes

1. Boot camp in Walnut Creek with Coach Rob - 6:30 - 7:30 PM

Wednesday
1. Track in SF with Coach Stephanie - 6:00 - 7:00 AM

2. Boot Camp in SF with Coach Stephanie - 7:00 - 8:00 AM

3. Track in Piedmont with Coach Stephanie - 6:30 - 7:30 PM
4. Track in Walnut Creek with Coach Rob - 6:30 - 7:30 PM

Thursday
1. Boot camp in San Francisco with Coach Stephanie - 7:00 - 8:00 AM
2. Boot camp in Walnut Creek with Coach Rob - 6:30 - 7:30 PM

Saturday
1. 60 minutes, 90 minutes, up to 10 miles at Arbolado Park, Walnut Creek. Go for maintenance or SFM Progressive Marathon at the fun run - walk, run, or walk/run, start increasing for San Jose Rock'n'Roll at 90 minutes, taper for the SFM Half at 10 miles with Coach Stephanie, Viriginia G - walk, run, or run/walk - 8:00 AM

2. 60 minutes with Kim L at Java Beach at the Zoo (Sloat Blvd, San Francisco - Runners only- 8:00 AM

Sunday
1. 5K Fun Race, 90 minutes, up to 10 miles at Cesar Chavez Park, Berkeley Marina. Go for maintenance or SFM Progressive Marathon at 60 minutes, start increasing for San Jose Rock'n'Roll at 90 minutes, taper for the SFM Half at 10 miles with Coach Stephanie, Viriginia G, and Jessica M - walk, run, or run/walk - 8:00 AM

2. Fall marathoners do 10 miles today led by Lauren G. Start at Cesar Chavez with one lap of the fun run and continue on... - 8:00 AM

Times and Distances based on goals
Maintenance - 60 minutes
Week 11 of SFM Half - 10 miles
Week 11 of SFM Progressive - 5K race
Week 2 of Nike Women's and Long Beach/Fall Marathon Training - 10 miles
Week 1 for San Jose Rock'n'Roll - 90 minutes or 7 miles (whichever comes first)


Can You Ever Complete a Half Marathon?

Yes, you can run a half marathon. Possibly even a marathon. Go for it!

My gut answer would be YES.

As a professional coach and personal trainer I find that it is possible for the majority of us to complete a half marathon (13.1 miles) or a full marathon (26.2 miles). The issue for most of us comes down to a vision of someone racing across the finish line, built like an Olympian, having just run an entire race in less than 5 minutes per mile!

If this is your expectation, NO, you will probably never complete a half marathon, or a mile, even. But, if you are interested in training to CROSS A FINISH LINE after 13.1 miles of movement (at your pace) then I'm sticking with my original prognosis. YES! Chances are VERY GOOD that YOU can complete a half marathon.

Coach Stephanie's track workouts for the week of July 5 - 11, 2010

Intermediate to Advanced Runners
Warm-up 10 - 20 minutes
4X800 with 2 minute break at 10K pace or faster
Cool-down 10 minutes

Fitness Walkers, Maintenance, Run/Walk
Set your gymboss timer for 3 minutes. Walk, run, or run/walk HARD. If you are experienced go HARD the entire time. If you are new, set a regular pattern like HARD on the straights, EASY on the curves or RUN on the straights, WALK/JOG on the curves.
When you hear the beeper, head back to the starting point (walk, jog, this is recovery time) and wait for the next group start.
Cool-down 10 minutes
Stretch

1. 60 minutes, 80 minutes, up to 14 miles at Sawyer Camp, San Mateo. Go for maintenance or SFM Progressive Marathon at 60 minutes, start increasing for San Jose Rock'n'Roll at 80 minutes, put in your longest run for the SFM Half at 14 miles with Kim L and Carol H - walk, run, or run/walk - 8:00 AM

2. Join Coach Stephanie, Coach Rob, and other WOW Staff in Lafayette to do one loop around the Lafayette Reservoir and learn about joining the WOW Team. Start time is 9:00. This event is FREE!

Sunday
1. 60 minutes to 14 miles at Golden Gate Park and along the second SFM Half Marathon Course with Coach Stephanie and Lauren G. - 8:00 AM

2. 1 - 2 loops at Lake Merritt with Virginia G - walk, run, or run/walk - 8:00 AM

Maintenance - 60 minutes
Week 10 of SFM Half - 14 miles
Week 10 of SFM Progressive - 60 minutes
Week 2 of Nike Women's and Long Beach/Fall Marathon Training - 14 miles

SFM Half Marathon Training 3 Weeks to Go

According to the training program, this weekend's long run will be your farthest. "Over-distance" (in our case 14 miles) is a way to prepare you psychologically for the wonderful knowledge that you have trained farther than your race distance. When race day comes and you only need to go 13.1 miles, it will feel like a piece of cake.

Obviously, when you run your race, you have adrenaline working with you. The excitement of the day and the crowd tend to make many of us feel almost euphoric. However, as the race goes by; the crowd thins out, and you get into the reality of one foot after another, you will have the reassurance that 13.1 miles is well within your capabilities.

Enjoy this week's final long run before your race. Start visualizing yourself crossing the finish line. It's coming soon...

July 5 - 11, 2010   Training Plan for the SFM Half Marathon

Monday - REST
Tuesday - Strength and Core Training 1 hour minimum
Wednesday Track Workout - 10 – 20 min warm-up, 4 X 800 with 2 minute ROI, 10 minutes cool-down, stretch
Thursday - REST
Friday - 1 mile easy, 5 miles steady, 1 mile easy
Saturday - Non running activity or REST
Sunday - 1 mile or 10 minutes warm-up jog/walk plus 13 miles steady (14 miles total)
