Track Workout May 5

Since the track was closed last week and it appears that it will be open this week, we will do last week's workout tonight. If, you did this workout already, repeat it or, get in a 60 minute hill repeat. That'll keep things interesting for you.

Start with the regular warm-up.

Intermediate to Advanced Distance Runners - 5K and up - 3 X 1600 at 10K pace with 1 minute rest. Tough!

Novice to Intermediate Runners and Run/Walkers - 5K and up - 3 X (3 X 1/2 lap hard, 1/2 easy) Pretty tough!

Maintenance - 3 X 1600 with a rest inbetween. You choose the pace. You choose the rest.

Sprinters/field work enthusiasts - 400 hard, 400 easy X 8, no stopping!

Everyone cool down with one - two laps easy jog plus stretching

Dear WOW Members and Interested Readers,

This week's quote got me inspired to finish writing The Weekly Pep Talk. Sometimes it takes a little fire to get me moving and this quote fit the mood for this week. The WOW Team just completed our commitment to The Oakland Running Festival. It was a lot of work and also produced a lot of satisfaction. Don't you agree?

Many of you set a goal and followed through, in spite of the rest of your lives creating distractions. That said, many of you DID NOT PARTICIPATE in The Oakland Running Festival and that absolutely does not mean that you did anything wrong. As you know, your coach did not run any of the events. So there!

My point is, every day is a new opportunity. When we are faced with tough times, tomorrow might be much better. When things are AMAZING and seemingly PERFECT, that time will pass too. We all know this. The more years we spend on this planet, the more cycles we will pass through. Much of that cycle is out of our hands but, to some extent, we all have some control of our destinies.

On this note I want to invite you to continue with The WOW Team, wherever you are in your life cycle. Please SEIZE THE DAY, take control, and join us. Weekend Celebration Recap We had almost 20 women show up at Lake Merritt for our celebration last Sunday. It was a glorious day. The workout was one or two laps around Lake Merritt. Nobody got lost! Food and drinks showed up about 9:30 as we gathered to congratulate women who had participated in The Oakland Running Festival this year. Certificates were handed out to those women present and I will mail or hand out additional certificates as I see the rest of you. Join us soon! Sunday, May 2 - I will be holding a 1 hour run/walk clinic after our 60 minute regular workout. If you are a current WOW Member (1 month, 6 months, or annual membership) you can join for $5. This is also open to others (male or female) who might want to learn or practice this technique for $15*.

In this 1 hour session we will cover: what and why use the run/walk technique, how to adapt it to your personal style, how to use gym boss as your timer, how to do hills, breathing, form, etc. For walkers, and novice run/walkers.

On Saturday, May 8, Coach Stephanie will hold a meeting at her home for women who want to run the Oakland Half Marathon in under 2 hours, 10 minutes or the Long Beach Marathon in under 4 hours and 30 minutes. This week we WOW Women will be doing a boot camp instead of track. It will involve some running, standard warm-up, and concentrate on core/strength/flexibility.

SF Half Marathon Training. Week 3

At this point in your training you are 14 weeks away from the target. This is a time to focus on faster/harder workouts while still minimizing workout times. You are still establishing your base.

As you work through the days, try to cover more mileage in your 30 minutes. If you got to corner A last week, try to get to corner B (a bit further) this week. If you ran 3 miles last week in 30 minutes, try to run 3.1 miles in 30 minutes this week. Pick up your speed a bit, for a limited amount of time. This will help you improve while keeping you from getting injured by too much too soon - a very common injury scenario.

As always, try to stretch at the end of your workout and be sure to warm-up before getting into the meat of the day's training. Next week we'll go over foam rolling for stretching and injury prevention.

April 19-25, 2010 SF Half Marathon Training for Participants who already have a base
Goal: Continue Building Your Base

    Monday: REST
    Tuesday: 3 miles or 30 minutes moderate pace
    Wednesday: Track Workout or 3 miles or 30 minutes hard pace/tempo run*
    Thursday: REST
    Friday: 30 - 60 minutes of hard strength/core/flexibility training
    Saturday: Cross Train up to 1 Hour or REST (Low Impact - swimming, cycling, walking, strength , core, flexibility workout)
    Sunday: 70 minutes (5 - 10 min. warm-up, 50 - 60 minutes tempo, mimic 10K race pace when possible (ie. 10 minutes hard, jog a minute, 10 minutes hard, etc. for 60 minutes) 5 min. cool down

Total time walking or running _______________

*3 miles or 30 minutes means to do whichever takes longer. If you do 3 miles in 60 minutes, that's your workout. If you do 3 miles in 24 minutes, keep going for 30 minutes. If you have questions about the training contact CoachStephanie@gowowteam.com

Home Made Energy Bars For Runners

Want an alternative to those expensive sports/energy bars that you buy in the specialty running stores? This recipe for home made energy bars is delicious and easy to make.

Save money, be natural, and get the nutrients you need to perform well in sports.

My teenage daughter and my 70 year old uncle both love these energy bars. You can vary the ingredients dramatically and they're still delicious. Try using raisins or apricots or a combination of dried fruit.

    Ingredients
    1 C rolled oats
    1 1/2 C almonds, chopped semi-fine
    1 1/2 C dried cranberries
    1/2 C nonfat dried milk
    1/2 C ground flax seeds
    2 tsp butter
    1 C molasses/honey - either one or a combo
    1 1/4 C peanut butter

Chop almonds. Mix dry and wet ingredients until well-combined. Spread on a flat baking sheet lined with foil or wax paper or roll in balls. Roll balls in chocolate chips for a special addition or press chips on top of flat mixture. Cut into separate portions, wrap with foil, and keep in freezer until needed. No baking is required.

The recipe above costs maybe $5 to make and produces about 30 bars! If you buy energy bars in a store, you are paying at least $1 per bar. Big difference in cost - especially if you've got a teenager eating them by the handful. I didn't do a calorie calculation on these but my guess is it would be pretty high. That's what you want in an energy bar - lots of instant energy (fruit and sugars), along with fats, and protein for a full complement of nutrients.

Many of you do not even share this information with the rest of us but we all know that bad things happen to good people, all the time. Let's all take a moment to care and send hope to all of The WOW Team who are dealing with challenges in their lives.

Unfortunately, working out with The WOW Team does not solve all of life’s problems. However, I know for absolute certainty, that movement can provide inner peace and WOW Team members can offer support, with no judgment. Join us this weekend!

Hello all! Yesterday was the long awaited (for me, anyhow) Santa Cruz Half Marathon! Yay! It proved to be a great second step after the wonderful Oakland Half of March 28!

For those of you who don't live here in sunny California, it was anything but. However, the impending thunderstorms didn't deter more than 2,300 runners from braving the course. The majority of the race was run along my gorgeous hometown's coastline, from West Cliff drive, out to the bluffs of Wilder Ranch and back again. My dad and Sharon were there to cheer me on as I started the race, met me at the finish line, and cheered me on at three other points along the 13.1 miles. What a difference it made to see their smiling faces and to hear their words of encouragement throughout the 2:12:38 it took me to finish!

Every step was worth it! The race featured incredible views of a dramatic sea in all its stormy glory. The rain held off until my final two miles and served as a refresher rather than a nuisance. The wind, however, was an entirely different story. The gusts kicked up dust on the Wilder Ranch trails and provided a powerful head wind for the final thirty minutes. I was blown about quite a bit--but besides adding a few minutes to my finishing time--it did little damage.

I will definitely be back in Santa Cruz for next year's half! Come and join me if you like!

Resting Heart Rate

Simplicity Once Again. Taking Your Pulse. Understanding Your Maximum Heart Rate and Your Resting Heart Rate

While getting recertified as a personal trainer, we reviewed the basics of taking a pulse. It used to be simple way back when; then it got complicated for several years; now it’s simple again. Thank goodness!

Your resting heart rate is a starting point for understanding where you are in terms of fitness. This is not a be-all, end-all but it is an indicator of how well your heart muscle functions when fully rested. This should be taken first thing in the morning, before you get out of bed.

First try the radial pulse on your arm, just above my wrist bone, known as the radial pulse. If you put two fingers on this pulse lightly you should feel your hear beat strong enough to count. Use a watch and count the beats for a minute. Your number is your resting heart rate. The American Heart Association says our resting heart rate is normally between 60 and 80 beats per minute.

Maximum Heart Rate is calculated by taking your age and subtracting it from 220. So, a 30 year old person would have a maximum heart rate of 190. This is considered 100% of the number of beats your heart would produce in a minute if pushed to the max. This is obviously just a general guide but, what is true is that the better condition you are in, the more you have to work to raise your hear rate. When your heart muscle is strong like an elite athlete's the heart works more efficiently.

Your work-out heart rate should be somewhere between 60% and 90% of your maximum heart rate to improve from your workout. So, if we're talking about a 30 year old working out for benefit, her heart rate would have to be at least 110 beats per minute (60%), for at least 30 minutes, a minimum of every 3 days, to maintain her level of fitness. Improvement would require more.

Try taking your pulse in the morning, for starters, so that you have a baseline measurement for yourself. Then, after working out, take your pulse immediately upon finishing the hard stuff and see what it is.

There's a lot that can be realized just from awareness of your heart rate. For example, say you're normally at 60 bpm (beats per minute) in the morning when you wake up. One morning you are at 75. It is very possible you are overdoing it in your life, or are getting sick. Good signal to rest.

    Currently WOW is only meeting in Piedmont for our track workouts. We will be adding outdoor bootcamps for speed and strength in Walnut Creek and SF in May. Stay tuned!

    Everyone warm-up with 2 laps easy jogging and 5 - 10 minutes of other dynamic stretching moves

    Experienced Runners Speed Workout

      8X400m at 5K pace with 400m jog inbetween
      Cool down 2 laps plus stretching

    Novice Runners and Walker/Runners

      8X400m hard, Rest
      Cool down 2 laps plus stretching

    Walkers and Sprinters

      Straights hard (100m), curves easy (100m), Walkers rest after each lap, sprinters jog a recovery lap then repeat.
      Cool down 2 laps plus stretching

    The Weekly Pep Talk April 5 – 11, 2010 Moving On

    Dedicated to Ann B who finished her first half marathon ever at the Oakland Running Festival. You did it Ann!

    Dear WOW Members and Interested Readers,

    I want to start this week’s pep talk with a huge thank you and congratulations to WOW Member Ann B. The Oakland Running Festival Half Marathon was Ann’s first race! Her story touched my heart and is truly what The WOW Team is about. Please read her commentary at http://gowowteam.com/i-did-it/. What a story!!

    Last week’s workouts had small participation. Between the rain at our Wednesday track and Easter/Passover/Spring Vacation, the numbers were small. I want to thank Kara W (Alive Chiropractic and WOW Member) and Carolyn B who volunteered their time and expertise at the track on rainy Wednesday. We had new participation and a return with Pam Q. Time to start speed work for the upcoming SF Half Marathon in July, right Pam?

    Sunday at Alameda brought Julie Y, Mayra M, Kathleen G, and Ellen G. Small group but clearly outstanding women!

    No Excuses Now With The Oakland Running Festival and Spring Vacation behind us The WOW Team can get back into the rhythm of fitness. This group is about running, walking, and women! All the races we attend are secondary to health and well being. This, I believe, is one of the big differences between The WOW Team and many other groups. Our goal is fitness! Thus, my goal as founder of The WOW Team is to provide the organization and motivation that supports each of you in making fitness a regular part of your life.

    I see races as a means to helping many of us stay focused and committed to our health through running or walking. I also see races as a means to pushing ourselves when, we might get complacent otherwise. To maintain fitness we actually need to push ourselves, not just put in the time.

    Fitness is the overriding goal but there is nothing that gives me more pleasure than to help you train for and finish a race. I have spent my life developing skills to assist individuals in reaching and pushing their limits. I strive to keep up with current training methods, psychologies, technologies, etc. to be the best coach that I can be. Women, like YOU, from all walks of life, who have chosen to make a commitment to fitness, are my focus group.

    I know what it’s like to try to balance all the pieces of life. I also know what it’s like to miss out on opportunities. Some never come back. Please utilize what The WOW Team is offering you. Don't miss this opportunity!

    The WOW Team offers each woman the resources for ongoing running and walking fitness, to pursue her personal best. Each of you is encouraged to strive high and not be afraid to try. WOW provides the skills and organization. YOU, in order to succeed, must believe in yourself. Walker, runner, you are an athlete and The WOW Team is here to coach you to success. Stick with it! You’ll be glad you did.

    With The Oakland Running Festival behind us, the WOW Team is now looking ahead to new goals and continued fitness.

    Come on out to keep the momentum going, even when between goals. This is what The WOW Team is about: fitness and friendship through running, walking, and the great outdoors!

    Wednesday, 6:30 PM Piedmont High School Track for all abilities

    Saturday, 8:00 AM, The Great Higway at La Playa and Judah in San Francisco. 60 minutes. Runners only.

    Sunday, Point Isabel, 8:00 AM, 60 minutes! What a civilized distance as we maintain fitness and rest up for the next goal. Meet for coffee afterward at Mud Puppies Cafe.
